Pilates Exercises at Home: Complete 20-Minute Routine

No studio, no machines, no excuses. This 20-minute pilates routine works on a mat in your living room, with an option to make every exercise harder.

Pilates is one of the few forms of training that works just as well at home as in the studio. You need a mat, two metres of floor and twenty minutes. This routine consists of eight classic matwork exercises (STOTT Pilates terminology) that together train your whole body: core, legs, glutes, back and arms. Each exercise has a basic version without props and an option to make it harder. Do the routine two to three times a week and you will notice a difference in posture and strength within a month.

Before you start

Wear comfortable clothing and train barefoot or in grip socks so you do not slip on a smooth floor. Set a timer or play a calm twenty-minute playlist. The most important principle of pilates is breathing: inhale through your nose, exhale through your mouth. The exhale coincides with the hardest part of the movement. Work slowly. Ten controlled repetitions are worth more than thirty fast ones.

Warm-up (3 minutes)

1. Imprint & Release

Lie on your back, knees bent, feet flat hip-width apart. Exhale and gently draw your abdominals in so your lower back sinks towards the mat (imprint). Inhale and let your pelvis return to neutral (release), with a small natural curve in your lower back. Do this ten times. This is the pelvic awareness you will feel in every other exercise.

2. Cat Stretch

Come onto hands and knees, hands under your shoulders, knees under your hips. Exhale and round your back vertebra by vertebra, chin towards your chest. Inhale and return to a neutral, long spine. Eight times, slowly. Feel your whole spine start to move.

Core (6 minutes)

3. Hundred

Lie on your back, legs in tabletop (knees above your hips, shins horizontal). Exhale and lift your head and shoulder blades, eyes towards your knees. Reach your arms along your body a few centimetres above the mat and pump them up and down while you inhale for five counts and exhale for five counts. Repeat ten times, that is one hundred pumps. Make it harder: squeeze the pilates ring between your ankles and press lightly on every exhale.

4. Single Leg Stretch

Same starting position, head and shoulder blades lifted. Draw your right knee towards your chest with both hands on your shin and extend your left leg to 45 degrees, lower back imprinted. Exhale and switch legs, inhale and switch again. Do ten repetitions per side. Make it harder: wear ankle weights of 900 grams each, or extend the leg lower towards the mat as long as your lower back stays on the mat.

5. Obliques

Hands behind your head, elbows wide, legs in tabletop. Exhale and rotate your upper body to the right while extending your left leg; your right knee comes towards your left elbow. Inhale through the centre, exhale and switch. Eight repetitions per side, slowly. Rotate from your ribcage, not from your elbows.

Legs and glutes (6 minutes)

6. Shoulder Bridge

Lie on your back, feet flat, knees bent hip-width apart. Exhale and roll your pelvis up, vertebra by vertebra, until your knees, hips and shoulders form a line. Inhale at the top, exhale and roll back down slowly. Twelve repetitions. Make it harder: squeeze the pilates ring between your knees and hold the squeeze for three counts at the top, or place the pilates ball between your knees to keep your legs aligned.

7. Side Leg Lift Series

Lie on your side with your body in one line, bottom arm extended under your head, top hand on the mat in front of your chest. Exhale and lift your top leg to hip height, inhale and lower it without touching the bottom leg. Fifteen repetitions, then fifteen small circles, per side. Make it harder: put on ankle weights, or hold the pilates ring around your ankles and push against the resistance.

Back and arms (3 minutes)

8. Swimming

Lie on your stomach, arms extended in front of you, legs extended hip-width apart. Lift your right arm and left leg a few centimetres, then switch with control, as if swimming. Keep your abdominals gently drawn in so your lower back does not sag, and keep breathing evenly. Do this for thirty counts, rest ten counts, and repeat twice. Make it harder: hold the 1.5 kg dumbbells in your hands.

Cool-down (2 minutes)

Come into the Shell Stretch: knees under you, hips towards your heels, arms extended forward, forehead on the mat. Take five deep breaths in and out and feel your back widen. Then roll up slowly, vertebra by vertebra, until you are sitting upright. Done.

How to build up the routine

Weeks 1 and 2: do the basic version of every exercise, twice a week. Weeks 3 and 4: add the harder variation to two exercises you find easy. From week 5: do the routine three times a week and alternate with one of our free pilates workouts for variety. Frequently Asked Questions

How often should I do pilates to see results?

Two to three times a week for twenty minutes is enough to notice a difference in posture, core strength and flexibility within four to six weeks. Consistency matters more than duration.

Do I need props for pilates at home?

No, every exercise in this routine can be done without props. A pilates ring, pilates ball or ankle weights make the exercises harder and more varied once you want more challenge after a few weeks.

Is pilates at home suitable for beginners?

Yes. Start with the basic versions, work slowly and focus on your breathing. If you are unsure about your form, film yourself and compare with the description.

Can I do pilates with back pain?

Pilates is often recommended for mild back complaints because it strengthens the deep abdominal and back muscles. Skip exercises that hurt and consult a physiotherapist if complaints persist.
